I’m Baaacckkk, and This Muscle Building Workout Is Where the Long Sessions Live

I have missed this more than I expected to.

My Lifts channel has been sitting a little too quiet for a little too long. I kept telling myself I was going to get back to it… and somehow another week would disappear.

So, we are officially back. And what better way to return than with a full 60 minutes of proper strength training?

This is not one of those muscle building workouts you squeeze in before you run out the door. We are taking our time with this one. You have four compound tri-sets, an accessory arm circuit and a fully loaded core finisher.

And most importantly, we repeat the lifts.

You will come back to the same exercises for three rounds, giving you time to adjust your weight, improve the movement and actually challenge the muscles you’re trying to build.

Very different from my no-repeat workouts, and that is exactly the point.

Why This Muscle Building Workout Format Works for Women Over 40

Repeating the lifts matters in a muscle building workout. I love a no-repeat workout. They’re fun, they move quickly and mentally they can feel easier because once an exercise is done, it’s done.

But when the goal is getting stronger, repeating movements gives us something a no-repeat workout can’t.

Round one lets you settle into the exercise and work out whether you’ve chosen the right weight. Round two gives you a chance to adjust. And by round three, you know exactly what you’re doing and you can really focus on the quality of the lift.

That is where this style of muscle building workout becomes so valuable. You are not just trying to survive 35 seconds. You are trying to make those 35 seconds count.

Compound lifts give you a lot of bang for your buck. Deadlifts, clean and presses, rows, chest presses, these movements work multiple muscle groups at the same time.

That means we can train a huge amount of the body without needing dozens of different exercises. Simple. Efficient. Heavy enough to matter.

Strength training becomes even more important in our forties. As we move through perimenopause and menopause, maintaining muscle and bone becomes something we need to train for deliberately.

This is why I don’t believe the answer is simply doing more and more cardio. We still want to move. We still want to walk. We still want conditioning.

But we also need to lift enough weight to give our body a reason to stay strong.

And yes, we are actually resting. There are 30 seconds between rounds in this workout, and I want you to take them. Rest is not wasted workout time.

The goal is not to start every interval already exhausted. I want you recovered enough to lift well, especially when you get into that third round.

If a slightly longer rest means you can keep your form, use a heavier weight and finish the final round strongly, that is a win.

The core work is loaded too. Overhead marches, side bends, dumbbell pull-throughs and weighted sit-ups all challenge your core to brace against resistance.

It is not about doing hundreds of crunches. It is about building a strong middle that supports everything else you do. Consistency over intensity.

Strong and energised, not exhausted. Always.

Exercises Worth Calling Out in This Muscle Building Workout

1 1/2 Glute Bridge. This is where the heavy dumbbell comes out. I used 20kg/45 lbs here, and it is the heaviest weight I use in this entire muscle building workout.

The one-and-a-half rep makes this so much harder than a standard glute bridge. Drive the hips all the way up, lower halfway, drive back up again and then lower completely.

That little extra half rep keeps the glutes under tension for longer and you will absolutely feel the difference. And don’t be afraid to go heavier here. Your glutes can handle it.

Kickstand Deadlift. This is one of my favourite alternatives to a single-leg deadlift.

If your single-leg deadlift normally turns into more of a balance challenge than a hamstring exercise, try the kickstand version.

Keeping the back toes lightly on the floor gives you just enough support to focus on the hinge and really load the working hamstring and glute.

You still get that lovely unilateral work without spending half the interval trying not to fall over.

Supported Row & Rotate. Supporting yourself with the free hand allows you to really focus on the row without your lower back becoming the limiting factor.

Then we add that rotation through the top to open through the chest and mid-back. This one feels particularly good if you spend a lot of your day sitting at a desk or hunched over a computer.

Z Arnold Press. If you have never done these before, don’t let the seated position fool you.

Sitting on the floor with your legs extended takes away your ability to use your legs or sneak any momentum into the press. Your shoulders have to do the work.

And yes… by round three they are going to know all about it.

Trainer Tips for This Muscle Building Workout

A few things worth knowing before you start this muscle building workout.

  • ✔️ The final few reps of each 35-second interval should feel challenging, but your form should still look good. If you finish and feel like you could comfortably keep going for another 20 seconds, go heavier next round.
  • ✔️ Complete all three rounds of each tri-set before moving on. Don’t turn this into a giant circuit by doing every tri-set once.
  • ✔️ Let round one be your test round. You can always change your dumbbells for round two or three. That is one of the big advantages of repeating the exercises.
  • ✔️ Take the full 30-second rest between rounds. You do not get bonus points for skipping it.
  • ✔️ The broad jump in Tri-Set 3 is the only impact exercise in the entire workout. If jumping doesn’t suit you today, simply step it out.
  • ✔️ On the single-sided exercises, each side has its own interval. Try to give your second side the same energy as your first.
  • ✔️ Don’t skip the accessory circuit. The compound section takes care of the big lifts. The accessory work gives your arms some dedicated attention and rounds the session out beautifully.

Who This Muscle Building Workout Is Perfect For

This muscle building workout is for my women over 40 who want to feel like they have actually lifted some weights. If you have been doing follow-along workouts for a while but feel like you’re no longer getting stronger, this is a really good format to start adding into your week.

You’re repeating the exercises. You’re resting. You’re choosing weights that challenge you. And you’re giving your muscles enough time with each movement to actually progress.

It is also perfect for those days when you have the time and want your workout to feel a little more purposeful and unhurried. There is no need to race through this hour.

Lift. Rest. Then come back and lift again.

One note: I wouldn’t choose this one for a particularly cranky knee day. There are step-ups and one broad jump, so if your knees aren’t loving life today, grab one of my knee-friendly workouts instead and save this one for another day.

Frequently Asked Questions

Is this muscle building workout suitable for perimenopause?

Absolutely. Strength training is one of the things I want women to keep prioritising as we move through perimenopause and beyond.

The goal here is to challenge your muscles with resistance while also giving yourself enough recovery between rounds to lift well.

And remember, your weights don’t have to be the same every day. If you’re having one of those lower-energy days, scale the weight back and meet yourself where you’re at.

What weight dumbbells should I use?

I used 6kg/12.5 lbs, 10kg/22 lbs and 20kg/45 lbs. That doesn’t mean those are the weights you need to use.

Choose a weight that makes those final few reps genuinely challenging while still allowing you to maintain good form.

The beauty of the tri-set format is that you have three rounds to figure it out. Start slightly conservatively if you’re unsure, then adjust.

Is this good for bad knee days?

This wouldn’t be my first choice. There are step-ups in Tri-Set 2 and a broad jump in Tri-Set 3.

You can absolutely modify the jump, but if your knees are already irritated, one of my dedicated knee-friendly workouts will probably feel much better.

Save this one. It isn’t going anywhere.

Can I do this muscle building workout as a beginner?

Yes, but scale it. Use lighter dumbbells and try completing two rounds of each tri-set instead of three.

That still gives you a fantastic full-body muscle building workout without turning the session into something that completely wipes you out.

Once two rounds feel comfortable, start building towards three.

How many calories does this workout burn?

My watch recorded around 470 calories. Yours may be completely different depending on your body, the weights you’re lifting and how hard you’re working.

Use the number as an interesting guide rather than something you need to chase.

The real goal of this muscle building workout is building strength, not trying to make the calorie number as high as possible.

How often should I do this muscle building workout?

Once or twice a week would work beautifully. Because it is a full-body workout, I would give yourself at least a day before repeating it.

Your other training days can include shorter strength sessions, walking, conditioning, mobility or rest depending on how your week looks.

Do I need a gym?

Nope. Three sets of dumbbells, a mat and enough room to move. That’s it. I filmed this entire muscle building workout in my garage.

Why tri-sets instead of a no-repeat workout?

Because they serve a different purpose. I love no-repeat workouts for variety, conditioning and those days when you just want to keep moving.

But if getting stronger is the priority, a repeated muscle building workout is incredibly useful.

You get a chance to practise the lift, adjust the load and then come back and challenge yourself again. That is exactly what we’re doing here.
