Strong Legs in Twenty Minutes, Even on a Flat Day

I was feeling really flat the day I filmed this one. 😅 Genuinely flat. Nothing in the tank. And that’s exactly why I love these short sessions. They keep my momentum going without completely draining me. On the days when you’ve got nothing, a twenty minute session is the difference between doing something and doing nothing.

Here’s the thing I want you to hear, because I think a lot of us have this backwards. Don’t think you can’t get a solid session in fifteen to twenty minutes. You absolutely can.

This lower body superset workout is proof of that. Three supersets, big compound leg movements, and a finisher that gets shorter every round so you can actually give it everything. Grab your dumbbells. Let’s go.

What You’ll Gain

Here’s what this lower body superset workout gives you in twenty minutes.

  • Real strength through your glutes, quads and hamstrings using big compound movements
  • Supersets cut your rest without cutting your effort, so you get more work done in less time
  • A deeper range of motion on the heels elevated work, which builds strength where you’re usually weakest
  • A short conditioning hit at the end that lifts your heart rate without wrecking you
  • A session you can genuinely fit in on a busy or low energy day

Why This Format Works for Women Over 40

Strength is what protects the muscle you’re losing. As we get older we naturally lose muscle mass, and that loss speeds up through perimenopause as oestrogen falls away. Oestrogen has a role in muscle repair and maintenance, so holding onto muscle now takes more deliberate effort than it did in your thirties.

That’s why I programmed this lower body superset workout around big compound leg movements to really build muscle and strength. Your glutes, quads and hamstrings are the largest muscle groups in your body. Training them properly does more for your metabolism, your bone density and your day to day function than almost anything else you can do. As Stanford Lifestyle Medicine notes, strength training plays an important role in supporting women through perimenopause.

Supersets buy you time you didn’t have. We utilised supersets in this workout to make it super time efficient. A superset is two exercises done back to back with no rest in between. You do move one, go straight into move two, then rest. That’s one round. You’re cutting your rest time roughly in half without cutting a second of your working time.

When you’ve only got twenty minutes, that maths matters. Single joint work is a poor trade in a short session. You want moves that do several jobs at once.

Short sessions you actually do beat long sessions you skip. This is the part I keep coming back to. Twenty minutes done consistently will change your body more than an hour you plan and then bail on because you’re exhausted. Consistency over intensity. Energised, not exhausted. Always.

Exercises Worth Calling Out

Three moves in this lower body superset workout deserve a closer look.

Heels Elevated 1 1/2 Romanian Deadlift. This was hands down my favourite move from this workout. It gets a really good burn through the hamstrings. The 1 1/2 rep means you lower all the way down, come up halfway, go back down, then come all the way up. That whole sequence is one rep. You’re doubling your time under tension in the hardest part of the movement, which is exactly where the strength gets built.

Heels Elevated 1 1/2 Squat. Elevating your heels lets you sit deeper into the squat and shifts more of the load into your quads. If your ankle mobility is limited, and for a lot of us over 40 it is, this is the move that finally lets you find real depth without your heels lifting off the floor.

Alternating Kickstand Deadlift. The kickstand position puts most of the load through your front leg while your back foot stays down for balance. You get a lot of the benefit of single leg work without the wobble, which means you can actually load it properly and train your hamstrings and glutes hard.

Trainer Tips

  • Only have light dumbbells? Elevate your heel or your front foot. This is the best trick I know for getting more out of lighter weights at home. Elevating increases the range of motion, so you get a bigger stretch through the hamstrings and more depth in the squat. Same dumbbells, much harder work.
  • For the heels elevated work you don’t need any special kit. Weight plates, a low step or a couple of thick books all do the job. You only need a few centimetres to feel the difference.
  • Use your heavier pair on the Kickstand Deadlift and the Lateral Lunge. Those are the moves with the most strength to work with.
  • The last 10 seconds of each 40 second interval should feel genuinely hard while your form still holds. If you’re wobbling or your knees are caving in, drop the weight.
  • Control the bottom of every 1 1/2 rep. Rushing it is the fastest way to waste the whole point of the movement.

Who This Workout Is Perfect For

This lower body superset workout is for the days when your energy has vanished but you still want to move. If you’re deep in perimenopause and your training feels up and down week to week, a short strength led session like this keeps you consistent without asking more of you than you’ve got to give.

It’s also perfect if you’re short on time and tired of feeling like a twenty minute window isn’t worth bothering with. It is. You just need the right structure, and supersets give you that.

Frequently Asked Questions

Is this lower body superset workout suitable for perimenopause?

Yes, and it’s built with perimenopause in mind. It’s strength led rather than cardio led, which is what your body responds best to when hormones are shifting. It’s also short enough that it won’t spike your cortisol the way a long, hard session can. On the days when your energy has gone, this keeps you moving without setting you back.

What weight dumbbells should I use?

For this lower body superset workout, start lighter than you think and adjust. If the last 10 seconds of a 40 second interval feel hard but your form holds, that’s your weight. Two pairs is ideal, one medium and one heavier, so you can go up on the deadlifts and lunges. And if all you’ve got is light dumbbells, elevate your heels. That extra range of motion does the work the weight can’t.

Can I do this workout as a beginner?

Yes. Drop the weights, or do the first round of each superset with just your bodyweight to learn the movement pattern before you load it. You can skip the finisher entirely for the first few weeks too. There’s no rule saying you have to do everything on day one.

How many calories does this workout burn?

Roughly 205, but treat that as a ballpark. It depends on your weights, your pace and your body. Calorie burn is honestly the least interesting thing this session does for you. The muscle you build is what shifts your metabolism long term.

How often should I do this workout?

Once or twice a week works well for this lower body superset workout as your lower body day. Leave at least 48 hours between lower body sessions so your muscles can repair, because that’s where the strength gains actually happen. Pair it with an upper body or full body session on your other training days.

Do I need a gym?

No. Two pairs of dumbbells and something small to raise your heels, that’s the whole kit. I film all of this in my garage.

What is a 1 1/2 rep and why bother?

You lower all the way down, come up halfway, go back down, then come all the way up. That’s one rep. It keeps your muscles under tension for much longer than a standard rep and forces you to control the bottom of the movement, which is where most people rush and where most of the strength is waiting.

Give this lower body superset workout a go on your next flat day and tell me how the heels elevated work felt. That’s the bit people always message me about.

Remember: consistency over intensity. Strong and energised, not exhausted. Always. 🔥
