I finished filming this one and genuinely just sat on the floor for a minute. I’ve been programming most of these movements with dumbbells for years. Front squats, thrusters, cleans, rows. Nothing here was particularly new to me.

But put a barbell in my hands and suddenly this workout felt very different. My heart rate went somewhere it hasn’t been in a while, and it was such a good reminder of how much changing the equipment can change the feel of a workout, even when the movement itself is familiar.

I was VERY glad I’d programmed this using 20 seconds of work and 10 seconds of rest because this gets tough quickly. You can move with intent, push the pace and then, just when things start getting spicy, you get that tiny little breather before going again.

Twenty five minutes. Big compound movements. Athletic bodyweight work. A lot of bang for your buck.

Why This Barbell Tabata Metabolic Workout Format Works for Women Over 40

Short work intervals let you push without turning every set into a grind. Twenty seconds goes quickly, and that’s exactly why I like this format for loaded conditioning.

You can attack the work interval, focus on moving well and then reset before the next exercise. That becomes especially important once you’re working with movements such as cleans, thrusters and front squats where technique still matters even when your heart rate is climbing.

The 10 seconds of rest isn’t a full recovery. Far from it. It gives you just enough time to reset your position, get your hands back on the bar and go again.

The result is a workout that feels fast, athletic and VERY metabolic without asking you to slog through long sets with a barbell.

Loading the movement gives your muscles a reason to work. Conditioning doesn’t have to mean separating your cardio from your strength training.

By using loaded compound exercises throughout this barbell Tabata metabolic workout, your legs, glutes, back, shoulders and core are all working while your heart rate climbs.

That matters more as we move through our 40s and beyond because maintaining muscle and strength should stay high on the priority list.

It’s also why I’ve placed the loaded strength movements first within each circuit. You tackle them before the bodyweight conditioning move at the end of the block, when fatigue is naturally higher.

Power training is easy to quietly stop doing. This is something I think a lot of us lose without really noticing.

We keep lifting. We keep walking. We keep training. But moving quickly, producing force and doing athletic movements can gradually disappear from the picture.

Power tends to decline as we age, so I still like to include some faster, more explosive movement where it feels appropriate.

Exercises Worth Calling Out in This Barbell Tabata Metabolic Workout

Three moves in this barbell Tabata metabolic workout deserve a little extra attention.

Thruster. A front squat straight into a push press, and one of the quickest ways to get your entire body working at once. Your legs drive you out of the squat and help send the bar overhead while your core and shoulders finish the job. It also gets VERY humbling VERY quickly in a 20/10 format, so don’t be afraid to go lighter than you would for a straight strength set.

Hang Clean. This brings the power element into the workout. Drive through the hips, keep the bar close and think about moving your body around the bar rather than trying to curl it up with your arms. If you’re still learning cleans, slow things down and prioritise technique. You can also use the dumbbell alternative I show in the workout.

Sumo Deadlift High Pull. You’re combining a wide-stance hinge with an upper-body pull, so you get glutes, hamstrings, back and shoulders working within the same movement. Drive through the hips first, then let that momentum flow into the high pull rather than trying to muscle the bar up with your arms.

Trainer Tips for This Barbell Tabata Metabolic Workout

  • ✔️ Go lighter than your usual strength-training weight. A fast 20-second interval feels very different from a controlled set of five reps
  • ✔️ Put the barbell down during your rest rather than trying to hold onto it. Use those 10 seconds to reset
  • ✔️ On the thruster and clean, let your legs and hips create the power. Your arms finish the movement
  • ✔️ If you’re using dumbbells, keep the weights controlled and close to your body through the cleans and thrusters
  • ✔️ The final few seconds should feel challenging, but good movement still comes first. If you can move well and the interval feels comfortable, you’ll know you have room to increase the load next time

It isn’t where I’d start if you’re completely new to strength training. There are cleans, loaded lunges, squats, burpees and jumping movements in this workout, so you’ll get far more from the session if you’re already comfortable with those movement patterns.

It can absolutely form part of your training during perimenopause if you’re already comfortable with this style of exercise and it suits how you’re feeling that day.

Strength training remains incredibly valuable, and the short intervals here give you a way to combine loaded work with conditioning without spending a long time doing either.

That doesn’t mean every day needs to be a high-intensity day. If your energy is genuinely low, choose a straight strength workout, walking session or something gentler instead. You can also complete one round of each circuit rather than two.

Train the body you have today, not the one you think you should have.

What weight barbell should I use?

I used a 20kg/45 lbs barbell, which is a standard Olympic bar with no additional plates loaded. That doesn’t mean 20kg is the right weight for you.

A lighter training bar or fixed-weight barbell works perfectly. You want enough load to make the strength exercises challenging while still being able to move safely and confidently through the faster intervals.

If the entire workout feels comfortable with good form, add a small amount of weight the next time you repeat it. Small jumps are plenty here because exercises such as cleans and thrusters become challenging very quickly.

Can I do this barbell Tabata metabolic workout as a beginner?

This wouldn’t be my first choice for a complete beginner. The hang clean and clean and press both take some practice, and it’s much easier to learn them without a 20-second clock running in the background.

Build confidence with the movement patterns first, or start with one of my dumbbell strength workouts and come back to this session when you feel ready.

My tracker recorded approximately 233 calories for this workout. Your number could be very different depending on your body size, fitness level, the load you’re using and how hard you’re working.

Use calorie burn as an interesting bit of information, not the measure of whether you had a good workout.

For most people, once or twice a week is plenty for this style of session. It’s a demanding combination of strength, power and conditioning, so give yourself room to recover around it.

I’d balance it with dedicated strength training and lower-intensity movement such as walking or mobility work across the rest of your week.

Do I need a gym?

Nope. I filmed this barbell Tabata metabolic workout in my garage. You just need a barbell or a pair of dumbbells and enough room to move comfortably in a few directions.

What if I do not have a barbell at all?

Use dumbbells. I demonstrate a dumbbell alternative for every single exercise in the video, so you can still follow the workout from beginning to end.

The feel will be slightly different because each arm has to control its own weight, but you can still create an excellent full-body strength and conditioning session.
